Training program

  • What you will need: a jump rope, a mat or a towel.
  • Exercise regimen: practice 2-3 times a week, taking breaks one day at a time.

After the initial warm-up, perform each exercise in the round for 2 minutes. Pause for 30 seconds between exercises and between rounds.

Warming part

Jump rope for 5 minutes. Then perform the following movements in sequence: cross punches, left and right uppercuts, crosses, hooks in both directions. Repeat the circulation of these exercises for 4 minutes.

  • Round 1: Jab, cross, hooks to the left and right sides.
  • Round 2: Combination of jab, cross, right and left hooks, and dodging (bob).

Take a stance with your feet shoulder-width apart, bend your elbows and clench your fists, pressing them to your chin. Tightening your abs, sharply move your left hand forward, simulating a blow. Pay attention to speed and accuracy – this will increase the effectiveness of the strike and reduce the risk of injury.

Kick cross

Execute a powerful punch with your right hand, rotating your body and shifting your body weight to your right leg. Watch your foot position—the heel of your back foot should lift off slightly as you turn, allowing for a stronger, more controlled kick.

Uppercut

Throw the blow with your arm bent at the elbow along an internal trajectory from bottom to top. The movement starts from the shoulder with a simultaneous rotation around the left leg. Repeat with your right hand, alternating sides. It is important to maintain a stable base and not overdo the amplitude to avoid overloading the back.

Jumping to the sides

As a guide, take two stationary objects – for example, a tree and a bench on the street to set the boundaries of the jumps. Stand in the middle between these objects, place your feet shoulder-width apart, bend your knees slightly, and keep your fists under your chin. Start jumping sharply to the right, transfer your weight to your right leg at the extreme point, continue this for 15 seconds, then switch to the other side. To increase efficiency, it is good to have a partner nearby to motivate you and regulate your time. If you train outside, change the direction of your jumps every time you hear a car or birds sing. This will not only add variety to your workout, but will also improve your reaction time and coordination.

Evasion “bob”

Take a straight stance, keep your fists near your face. Lean forward and “dive” down, as if dodging a blow aimed at the head. Also control your breathing – taking a deep breath before dodging will help maintain stability and energy for the next move.

Evasion “dive”

Stand up straight and quickly lower yourself down, as if you are trying to swim under the arm of an opponent who is hitting you in the head. Then return to the starting position and repeat. This exercise perfectly develops core flexibility and improves overall body control.

Push-ups

Take a lying position: hands slightly wider than shoulders, resting on your fists (palms facing each other), toes on the floor. Tighten up abdominal muscles , aligning the body from head to heels. Lower yourself slowly, keeping your wrists straight and elbows close to your body, then rise back up. Do 12–15 repetitions. To increase the load, you can add a pause at the bottom point for 1-2 seconds or increase the number of approaches.

To achieve maximum results, it is important to pay attention not only to training, but also to rest. Get 7-8 hours of sleep every day, drink enough water, and eat foods rich in protein and healthy fats. This will help your muscles recover faster and keep your energy high during workouts.

When executing exercises pay attention to your technique and don’t overdo it to avoid injury. If you feel pain or severe discomfort, take a break and, if necessary, consult a doctor or trainer. It is also recommended to gradually increase the intensity and duration of exercise as the body adapts.

Tips for eating healthy during exercise

If your workout lasts longer than 60 minutes, include a light carbohydrate snack such as a banana, some dried fruit, or a small energy bar with glucose and fructose. This will help maintain your energy levels and avoid sudden decreases in strength.

Do not eat protein foods directly during exercise – they take longer to digest and can cause discomfort. Instead, focus on fast-digesting carbohydrates and fluids.

After hard workouts, drinks with a 3:1 ratio of carbohydrates and proteins are suitable – they speed up muscle recovery and replenish energy reserves. For example, a banana milkshake or a sports drink with whey protein isolate.

Control the amount of fluid you consume based on your well-being and weight. Losing more than 2% of body weight through sweat is a signal to increase your drinking volume.
